warm-up with 2 mile run
foam roller for 10 minutes
stretching

then
30/30 airdyne for 30 rounds
working for 20 calories per :30 seconds of work (:30 active rest)

631 total calories
average per round was 21 cal. at the begining I was averageing 20 cals per :30 and then 3-4 during the active rest. towards that end I was getting 17-18 cals per :30 of work and 2-3 during active rest.
